**Goal: 21.1 km by Sunday, November 29, 2026.** Walking allowed, finishing is the goal — first half is about the distance, not the time.

Starting point: 6.56 km comeback run (Aug 29, post-illness, still fighting the cold). VO₂Max 46. 13 weeks, 3 runs/week.

## The three rules
|
||||
|
||||
1. **The floor is the contract.** 3 runs/week minimum (Wed, Fri, Sun). Anything above is bonus, never required.
|
||||
2. **Never miss twice.** One miss = life. No backfill, no shame — show up the next day.
|
||||
3. **The first km is always slow** (7'30"+). It seeds the whole run.

## Why this is the root cause, not a side quest
|
||||
|

- A big calf is not a long calf — hypertrophy and length are separate qualities.
|
||||
- The front of the leg (tibialis anterior) is likely **overloaded rather than tight**: it stabilises an ankle that can't move. Stretching it does little; letting the back lengthen is the fix.
|
||||
- Flat feet + limited dorsiflexion = the foot overpronates harder and the peroneal tendons absorb every landing. Hours of jumping in flat shoes is what finally collected the bill.
|
||||

**Verdict:** The distance itself is a win — 14.67 km of hiking time-on-feet is real volume, and it's the kind of low-impact load that builds the aerobic base and tissue tolerance without the dorsiflexion demand that flares the ankle. But it was run on credit: HRV 63ms and 5h30 sleep mean the recovery reservoir was empty before the first step. ## Orthotics — decision (2026-09-13)
|

Gutca has **custom-prescribed orthotic insoles at home, never used for running — walking only.**

**Decision: do not run in them — not now, not in the new shoes on day one.**

||||
|
||||
- Custom **walking** orthotics and custom **running** orthotics are different devices. A walking device is built for low-load, single-plane use, often with a firmer and more aggressive medial post, and its shell/heel cup is shaped around a walking shoe's last.
|
||||
- Debuting one during a half-marathon build on an already-irritated peroneal tendon is the wrong experiment.
|
||||
- **Double support:** the shortlist shoes already provide guidance stability (GuideRails / H-Frame). A posted orthotic on top can over-correct, which pushes the foot laterally and loads the peroneals — the exact tissue that flared on Sep 13.
|
||||
- A firm medial post also raises the medial side, adding lateral tension at the ankle.
|
||||
- An orthotic manages where the foot lands; it cannot create dorsiflexion. The 4 cm ankle is unaffected by it.

**If support is still needed after the shoe trial:** the fork is NOT "stability shoe + walking orthotic". ## 3. What did not improve (the honest half)
|
||||
|
||||
1. **Consistency.** 2.2 runs/week average, best month 13 runs, worst month 3. He has never had one full calendar month at 3 runs/week. Every gap cost more than the training before it earned.

||||
2. **Tissue, not engine, is the ceiling.** The 2026 injury chain: right ankle (Jun–Jul) → right inner thigh adductor → right thigh above knee → left achilles (Sep 6) → bilateral calf–achilles tightness (Sep 9/10) → left peroneal flare (Sep 12/13). Root cause found only on Sep 13: **knee-to-wall 4 cm left / 6 cm right vs 10 cm normal.** A 3–4 month project, started in week 14 of the running year.

3. **Gear.** Kiprun Jogflow 190.1: fine to ~4 km, numbness from 3.5–5 km (Jul 5, Sep 6, Sep 10). The 7 km long run was never shoe-supported; it was scheduled onto a shoe that caps at 4.
|
||||
4. **Alcohol + late nights.** Every worst-performance of the year has a drinking night behind it: Jul 8 (rage run, side stitch at 1.5 km), Jul 27 (festival, 150k steps, post-festival blues), Aug 9 (**HRV 29 ms — all-time low**, 4h33 sleep, 5am), Sep 11 (concert → Sep 13 flare). Every top-5 HRV night is sober and pre-midnight. The lever is known and it is not training.

||||
|
||||
## 4. The August gap — what it actually cost
|
||||
|
||||
- 13 + 14 days off, separated by two 2–4 km runs.
|
||||
- September's long runs are 20–35 s/km slower than Jul 23 at comparable HR; the watch's first run back (Aug 29) showed 29 anaerobic minutes at a 7'08" recovery pace — the post-illness signature, not a new baseline.
|
||||
- Rebuilding came back **too fast for the tissue**: Sep 2 → Sep 13 is the highest-volume stretch of the year, and by the third run (Sep 6) calf–achilles tightness was logged, escalating to bilateral (Sep 9/10) and a flare (Sep 13).
|
||||
- Honest cost estimate: **4–6 weeks of progress erased**, plus the 4 weeks spent since not fully recovering.
|
||||
|
||||
## 5. Where he stands today (Sep 13)
|
||||
|
||||
- Stopped at **2.57 km in 20:49 — 8'06" pace, 133 bpm avg / 149 max, 0 anaerobic minutes.** The cleanest aerobic session of the block and the first one to be ended by tissue instead of fatigue. Splits 6'52" → 8'36" → ~9'23" → stop.
|
||||
- Left lateral ankle (peroneal), limp on the walk home, pain halved after 15 min sitting = soft tissue.
|
||||
- **HR was never the limiter** — 133 avg is a genuine zone-2 jog, and the sleep behind it was a 9h27, 0-wake-up, RHR-47 night. This is the clearest proof in the log that good recovery does not clear tendon load.
|
||||
- 4th consecutive run with calf/achilles-adjacent symptoms. This was not bad luck; it was load on a known weak link.
|
||||
- Smoking: quit Sep 6, day 7. Sleep volume improving (longest night of the log) but REM still low (9%).
|
||||
|
||||
## 6. What the next 10 weeks need (only three things)
|
||||
|
||||
1. **Mobility, 10 min daily, unconditional on running** (`Health/mobility.md`). Left gets extra volume. Target: left stops being the thing that breaks — not a number by Nov 29.
|
||||
2. **The right shoe, bought this week.** Stability + 8–12 mm lab drop + wide last. Jogflow is capped.
|
||||
3. **Run 3×/week with a boring first km** (7'30"+) and Saturday night sacred. Long run +1 km/week from the current max, with the 10 km checkpoint at Oct 4.

## Bottom line
|
||||
|
||||
**A runner's engine and a beginner's ankles.** 2026 delivered a real +24% aerobic improvement and the discovery of the actual structural limit. The last four weeks have been roughly net-zero — not from lack of discipline, but because a gap, a drink, and a shoe each cost more than the kilometres earned. Fix the three items above and Nov 29 is live; skip the mobility floor and the plan bends to a 10K, honestly, with no drama.

## 7. The week that changed it (Sep 14–20)

||||

Written Sep 20, one week after the Sep 13 flare. The tissue story flipped:

First 10 km ever — the Oct 18 checkpoint distance, hit a month early.** Two shoe-stops (tightness→numbness, the logged midfoot-compression pattern), then the re-laced GT-2000 settled and he finished clean (fastest km 5'46", a 3'09" burst). **The left ankle — feared "structurally fucked" that morning — held all 10 km without complaint.**

||||
The fear is worth recording because it resolved the right way: pre-run nerves, not tissue. The two stops were the *shoe*, and the data (avg pace 8'43" is a stop-time tax — true running pace ~6'30") shows no fitness collapse.
|
||||
|
||||
**What changed:** the ankle carried 25 km of load in two days (14.67 km hike + 10 km run) and stayed silent. That is the strongest evidence yet that the peroneal flare was soft-tissue overload, not structural damage, and that the mobility work + new shoe are taking load off it.

||||
**What did not change:** the 4/6 cm dorsiflexion deficit is still there and still a 3–4 month project; consistency is still ~2.2 runs/week with no full month at 3×; and alcohol is still the single biggest recurring enemy — September alone logged three drinking crashes (Sep 6 HRV 74, Sep 7 HRV 32, Sep 19 HRV 63).

**The honest read:** engine up, tissue now turning the corner, and the two levers that keep costing him are *not* training — they're showing up (no multi-week gaps) and not drinking before runs. Today's 10 km is a milestone, not a new baseline; the plan's +1 km/week discipline is what got the ankle here.

**Verdict:** This is a smart re-entry run, not a performance run — and that's exactly right after a 13-day break bookended by a brutal drinking weekend (HRV 29ms on Aug 9). The signature is all over the data: 6'45" pace at only 142 bpm avg HR is the most relaxed effort-to-heart-rate profile in weeks, with zero time spent redlining (HR stayed under 150 for the first 1.5 km). Cadence 164, GCT 310ms, near-perfect balance — the form held up fine at easy effort.

||||
The interesting thing: **the run felt much harder than the numbers say.** Heavy body, heavier breathing, lower-back pain with a noise in the first km, both achilles sore-tight — but HR barely climbed. That dissociation (high perceived effort, low measured HR) is typical after a layoff: the cardiovascular system recovers fast (HRV 118, resting HR 44 — the machine is ready), while the musculoskeletal system lags behind — back stiffness, tight achilles, heavy legs. The back noise in km 1 was likely a stiff-joint release after 13 days off; it cleared as the run went on. The achilles soreness is the one to watch — with flat feet, the achilles is already under more tension, and a sharp pain (not just tightness) would be a stop-and-walk signal. For now: tight-but-manageable after a break is expected, and the easy pace was the right call. Give the tendons a couple of easy re-entry runs before asking anything of them.

He didn't chase pace on day one back — that's the "never miss twice, first week back = 50%" philosophy executed in practice. The 6'44" final km shows there's still a gear in reserve.

2. **VO₂Max jumped 43 → 45.** A two-point jump on a single easy run is almost certainly watch recalibration after the break (and possibly from fitness carried through the active festival weekend), not a single-run gain. Treat it with a grain of salt — but the direction aligns with the trend (39 → 45 since Jun 29).

3. **HR recovery 23 bpm** — solidly back in his 21-25 comfort zone, consistent with the sober streak paying off.

It does: he walked at 2 km instead of pushing through, and instead of the walk ending the run it reset it (6'20" was the second-fastest km of the day). Three runs ago (Sep 9) the same instinct produced a 400 m ego surge; today the same instinct produced a walk break and a resume. That is the exact behaviour the plan pays for — *walking is allowed, time on feet beats pace* — used as a tool instead of treated as failure.

## 2. Active Now — Layer 1 + 2 (Floors)

- Lab data is the reason eating is priority #1 — **need specifics** (cholesterol? glucose? liver? vitamins?) to decide *what* to cook, not just *that* to cook. Cooking should also be cheaper than current fast-food habit.

||||
## 3. The Anti-Bounce Rules
|
||||
|
||||
The core pattern to break: rut ↔ 100% grindset, bouncing edge-to-edge, burnout at each edge.
|
||||
|
||||
1. **The floor, not the ceiling.** The 3-4 list is the *minimum*, always winnable. Exceeding it is bonus, never required.
|
||||
2. **Never miss twice.** One miss = life, no shame, no backfill. Two in a row = pattern, adjust. Replaces streak-thinking (streaks backfire for me).
|
||||
3. **First week back is 50%.** Ramp in, don't teleport. The transition *is* the skill.
|
||||
4. **One layer at a time.** Layer 1+2 now; 3-5 only when those are stable (2-3 weeks).
|
||||
5. **Sadness is progress.** Ruts returning is normal; the win is being in a rut without self-hatred. Therapy (6 months) has moved me from harsh → sad. That's the middle working.
|
||||
|
||||
## 4. Physical Systems
|
||||
|
||||
- **Notebook (NEW):** A5, one pen. Operations only — tomorrow's 3-4 items, checkboxes, end-of-day one line. NO feelings (the diary owns those).
|
||||
- **Diary (existing, 4 years):** feelings, processing, dump. Keep exactly as is. Notebook and diary don't overlap.
|
||||
- **Idea capture:** Layer 3-5 ideas go in the notebook/Notes — safe, but not started.
|
||||

## 5. Assistant Integration (Hermes)
